Magnesium-Rich Foods: Which Ones to Eat and Why It Matters
Magnesium is involved in hundreds of enzyme reactions, yet many adults don't reach the recommended intake. Which foods contain the most and how to eat more.

Magnesium is the fourth most abundant mineral in the body and participates in more than 300 enzyme-driven reactions, including energy production, protein synthesis, muscle contraction, and nerve transmission. Most people don't think much about it, and yet survey data consistently finds a significant proportion of adults in developed countries don't reach the recommended dietary intake.
Unlike iron or calcium, magnesium rarely gets much attention in general health communication. But it's one of the minerals where a small change to regular eating habits can make a meaningful difference to how much you get.
What the recommended intake is
The US recommended dietary allowance (RDA) for magnesium is 400-420 mg per day for adult men and 310-320 mg per day for adult women, with higher needs during pregnancy. In Germany, the Deutsche Gesellschaft für Ernährung (DGE) recommends 350 mg per day for adult men and 300 mg for adult women.
National nutrition surveys, including NHANES data in the US, consistently show that a substantial portion of adults consume less than these levels. The gap is generally larger among people who eat heavily processed foods (which tend to be low in magnesium) and those with limited vegetable, legume, and whole grain intake.
The best food sources
The foods highest in magnesium per serving tend to be seeds, nuts, legumes, dark leafy greens, whole grains, and dark chocolate. Here's what the numbers look like per 100 g (raw edible portion, approximate). Note that typical serving sizes for seeds and nuts are much smaller (around 28-30 g), so the practical contribution per portion is proportionally lower:
- Pumpkin seeds: around 550 mg (one of the highest food sources available)
- Hemp seeds: around 700 mg
- Dark chocolate (70-85% cacao): around 230 mg
- Almonds: around 270 mg (tree nut allergen)
- Cashews: around 260 mg (tree nut allergen)
- Black beans (cooked): around 60 mg
- Edamame (cooked): around 60 mg (soy allergen)
- Spinach (cooked): around 80 mg
- Whole wheat flour: around 140 mg (gluten allergen)
- Brown rice (cooked): around 40 mg
Cooking generally reduces magnesium in leafy greens (because it leaches into the water), but the amounts in seeds and nuts are stable.
Which meals naturally include it
The foods richest in magnesium tend to cluster in the same parts of the diet: nuts and seeds as snacks or toppings, dark leafy greens in salads and sides, legumes in main dishes and soups, and whole grains rather than refined ones.
A meal of lentil soup with whole grain bread already delivers a useful amount. A handful of pumpkin seeds on a salad adds more. Dark chocolate at the end of a meal does too. None of this requires tracking or supplementation if the diet regularly includes these foods.
Where magnesium tends to be lower: diets that rely heavily on refined grains (white bread, white rice), processed snacks, and meat without much plant food. The refining process removes the bran and germ from whole grains, where most of the magnesium sits.
What magnesium does in the body
The enzyme reactions that require magnesium include most of the steps in glucose metabolism, ATP production (the energy currency of cells), and protein synthesis. Magnesium also acts as a cofactor for enzymes that repair DNA and is involved in regulating muscle relaxation (calcium triggers muscle contraction; magnesium helps reverse it).
Low dietary magnesium has been associated with a higher risk of type 2 diabetes in several large cohort studies. A 2016 meta-analysis in the European Journal of Clinical Nutrition found higher dietary magnesium intake was inversely associated with type 2 diabetes risk across the included studies. These are associations, not established causal links, and the populations eating more magnesium tend to have other dietary differences too. Separate associations with cardiovascular outcomes have been reported in other research but are not the subject of the cited meta-analysis.
On supplements
Magnesium supplements are widely available and often discussed in relation to sleep, muscle recovery, and mood. The research in non-deficient people is mixed. High-dose supplemental magnesium can cause diarrhoea and gastrointestinal discomfort. People with impaired kidney function are at particular risk from excess magnesium because the kidneys regulate its excretion; supplementing without medical advice is not appropriate for this group. Some medications (certain diuretics and proton pump inhibitors) affect magnesium levels and may warrant supplementation under medical supervision.
If you have a specific health condition that affects magnesium absorption (kidney disease, coeliac disease, Crohn's, or type 2 diabetes) or take medications that deplete magnesium (some diuretics and proton pump inhibitors), speak to a GP or dietitian before adjusting intake significantly. Self-supplementing with high-dose magnesium without medical advice is not appropriate for these groups.
Working it into the week
The simplest changes:
- Replace white bread with whole grain bread (doubles the magnesium per slice)
- Add a handful of pumpkin seeds or almonds to a salad or breakfast bowl
- Eat legumes (lentils, chickpeas, black beans) as a main or side two to three times a week
- Use dark chocolate with high cacao content as an occasional end to a meal
None of these require a specific diet framework. They're small substitutions in meals you're already eating.
